Pick one movement from each job
This is an exercise-selection checklist, not an individualized program. Start with movements that fit your space and feel stable through a comfortable range.
- Knee-dominant: bodyweight squat, goblet squat, or step-up
- Hip-dominant: glute bridge or a light Romanian deadlift
- Push: incline push-up or machine chest press
- Pull: supported dumbbell row or lat pulldown
- Trunk: dead bug, plank, or a light carry
Keep the first session easy to evaluate
Use conservative resistance and stop each set while the repetitions still look alike. Sharp pain, numbness, dizziness, or a loss of control is a reason to stop and get qualified guidance.
Progress one variable
When the same range and technique feel repeatable, add a small amount of load, a repetition, a set, or a little range—not all four together. The CDC recommends muscle-strengthening activity for all major muscle groups on two or more days each week; how you reach that target should still fit your health and recovery.
