Before you start
Equipment and setup
A barbell, flat bench, rack, collars, and safety arms or a competent spotter. Set the hooks so you can unrack without losing shoulder position.

Movement sequence
- Set the eyes under the bar, plant the feet, secure the shoulder blades against the flat bench, and take an even closed grip.
- Unrack over the shoulders, then lower the bar toward the lower-to-mid chest with the forearms vertical from the front.
- Press the bar back over the shoulders while the upper back and feet stay anchored.
Form cues
- Use a closed grip
- Touch the same point each rep
- Press back over the shoulders
Common mistakes
- Bouncing the bar off the chest
- Benching without safeties or a spotter when the load is challenging
Scale it
Easier: Use a lighter bar, dumbbells, or a chest-press machine and shorten the range if needed.
Harder: Add small amounts of load only while the touch point and bar path stay consistent.
